At Rollfast Coaching, our Periodization Model consists of a block we call “Recharge”. It isn’t just about passive rest. Especially in October, it’s a dynamic, strategic phase designed to build a rock-solid foundation of skill, efficiency, and control – preparing you to Ride Faster, Be Stronger, and Live Longer in your next training block.

We take the downtime from peak intensity and transform it into an opportunity for deep learning and neuromuscular refinement. This 3-week block is structured around three critical themes, moving you from fundamental body mechanics to advanced bike handling, ensuring you resurface not just rested, but sharper, more efficient, and ready to unleash your full potential.

But this isn’t your average Recharge. With Halloween just around the corner, we’re adding some surprises to keep things exciting!

 


👻 The Grim Reaper’s Visit: Unleash the Beast!

Each week, the Grim Reaper will make an appearance! This isn’t a trick; it’s a treat of intense effort designed to keep your body primed and your mind sharp. These custom-made, high-intensity workouts can be deployed on any weekday (Tuesday, Wednesday, or Thursday) of your choosing. It’s a strategic disruption to prevent complacency and remind your body what it’s capable of.

🧠 Mental Recharge & Group Dynamics: Show What You’ve Got!

This Recharge block also prioritizes your mental fitness. We encourage you to substitute any workout day with a group ride. Group dynamics are not only excellent for bringing joy and happiness to your cycling, but with your fitness peaking, it’s a perfect opportunity to show those groups what you’ve got under the hood! It’s a chance to put your refined techniques and controlled power into practice in a real-world, social setting.


 

Week 1: Technique Mastery – Rebuilding Your Foundation

This week is dedicated to rediscovering and refining the fundamental techniques of cycling. We believe power without precision is wasted effort. We’ll focus on establishing efficient neuromuscular connections, dissecting the pedal stroke, mastering cadence control, and optimizing body position. This isn’t about raw power; it’s about delivering every watt with purpose, distributing strain, and preventing overuse injuries for long-term longevity.

Key Workout Concepts:

  1. Pedal Stroke Precision:
    • Focus: Engage all muscle groups (calves, hamstrings, glutes, hip flexors) by isolating the downstroke (heel stab) and upstroke (heel snap). This moves beyond quad-dominance to a complete, powerful stroke.
    • Rollfast Insight: A truly efficient pedal stroke is a 360-degree effort. We teach your body to stop wasting energy and start generating continuous power.
  2. Cadence Versatility:
    • Focus: Master strategic cadence changes. Practice high cadence (90-100 rpm) for explosive acceleration and low cadence (50-70 rpm) for controlled torque and sustained power.
    • Rollfast Insight: Think of your cadence as your gears in a race car. Knowing when to shift and how to leverage your RPMs is the secret to unmatched efficiency and tactical advantage.
  3. Dynamic Body Position:
    • Focus: Optimize your seated position (forward on saddle, engaged core, bent elbows, active heels) for maximum power delivery on flats and climbs.
    • Rollfast Insight: Unlock ‘free watts’ with precise body positioning. We teach you to integrate your hands, core, and feet into a stable, powerful platform for greater speed with less effort.
  4. Controlled Standing Technique:
    • Focus: Replace inefficient “bobbing” with a smooth, side-to-side motion that drops your body weight into each downstroke. Practice timing your shoulder movement to the 1 o’clock crank position.
    • Rollfast Insight: Standing isn’t just for stretching; it’s for strategic power. Master the art of using your body weight to increase output, giving your legs a momentary reprieve.
  5. Climbing & Descending Flow:
    • Focus: On climbs, practice forward weight shift and upper body engagement for balance and power. On descents, cultivate a relaxed, “flow” mindset to carry momentum through corners.
    • Rollfast Insight: Efficient handling on varied terrain is key to both speed and safety. We teach you to move with the bike, not just on it.

 

Week 2: Power Control – Strategic Output for Peak Performance

This week elevates your training beyond raw numbers, focusing on how to use your power strategically for maximum advantage. It’s about becoming a tactical, energy-efficient rider by mastering consistency within zones, executing controlled surges, and adapting to external factors like terrain and wind. This is where we refine your ability to Ride Faster by maximizing every watt.

Key Workout Concepts:

  1. Power Floors & Ceilings:
    • Focus: Develop precise power control by consistently staying within defined Power Floors (minimum wattage) and avoiding Power Ceilings (spikes).
    • Rollfast Insight: Average power makes you an average cyclist. We train you to maintain consistent pressure, preventing wasted energy and preserving momentum.
  2. Threshold Lactate Clearing:
    • Focus: Improve your body’s ability to process and clear lactate during repeated high-intensity efforts. Alternate between Threshold and Threshold+.
    • Rollfast Insight: The ability to recover from hard efforts while still working is a race-winning skill. We build your resilience to repeated surges, keeping you strong when it matters most.
  3. The “Open, Flow, Close” Effort:
    • Focus: Learn to effectively pace a maximal effort, starting strong, finding a rhythm, and finishing all-in.
    • Rollfast Insight: Don’t just go hard; go smart. This structure teaches you to “start fast and finish faster” by managing your energy throughout a segment or climb.
  4. Controlled Attacks:
    • Focus: Practice repeatable, strategic attacks that utilize your trained zones, leaving energy for counter-attacks.
    • Rollfast Insight: An effective attack isn’t about pure explosion; it’s about being relentless. We train you to deliver power in a way that’s sustainable and tactical.
  5. Riding in the Wind:
    • Focus: Adapt your power output and strategy to different wind conditions. Treat headwinds like climbs (steady effort) and tailwinds like downhills (surge and recover).
    • Rollfast Insight: The wind is a constant. We teach you to harness its forces, conserving energy in headwinds and maximizing speed with tailwinds.

 

Week 3: Bike Handling – Master the Peloton & Terrain

This final week is dedicated to mastering the art of moving smoothly and efficiently with your bike and within a group. Superior bike handling saves massive amounts of energy, enhances safety, and sets you up for success in any riding scenario. This is crucial for truly Riding Faster and building confidence.

Key Workout Concepts:

  1. Smooth Paceline Simulation:
    • Focus: Practice seamless paceline rotations, smooth pulls, and gentle easing off. Prioritize predictability and energy conservation within a group dynamic.
    • Rollfast Insight: A paceline is a collective effort to go faster, not a proving ground. We teach you the finesse to work with the group, saving your matches for when they truly count.
  2. Cornering & Switchback Accelerations:
    • Focus: Transform corners and switchbacks into opportunities for speed gain. Practice accelerating out of turns with transitions in body position and cadence.
    • Rollfast Insight: Every turn is a chance to gain speed. We equip you with the skills to exit corners with explosive, controlled power, making the next stretch feel easier.
  3. Peloton Positioning Drills:
    • Focus: Learn the art of strategic positioning within a group. Move up efficiently during “fast to slow” speed changes (like approaching a climb) and maintain position during “slow to fast” surges.
    • Rollfast Insight: Mastering peloton dynamics is an unseen power-saver. We teach you to anticipate and react, conserving massive amounts of energy by being in the right place at the right time.
  4. Handling Rough Terrain (Traction & Control):
    • Focus: Develop control and traction on challenging surfaces (gravel, steep pitches) by utilizing a low cadence (50-70 rpm) to maintain torque and avoid spinning out.
    • Rollfast Insight: When the road gets tough, finesse trumps brute force. We train you to maintain composure and efficiency on any surface, enhancing both performance and safety.
  5. Surfing the Terrain (Rolling Hills):
    • Focus: Use cadence and body position to build and maintain momentum over rolling hills. Accelerate into crests with high cadence, then settle into a lower cadence on descents to carry speed.
    • Rollfast Insight: Don’t fight the terrain; flow with it. This technique allows you to make the road work for you, creating a smoother, faster ride with less overall effort.
